Whether you’re a pro athlete or just starting out, performance

THE IMPORtANCE
OF RECOVERY
Strenuous activity places an incredible toll on
the body, way beyond the surface pain of fatigue
and next-day muscle soreness. In order to push
your body forwards, you must first stop it going
backwards as a natural consequence of
physical stress.
This process of getting yourself out of reverse is
called recovery. Shortening and optimising your
recovery period is vital for achieving your goals.
FIVE KEY AREAS FOR OPtIMUM RECOVERY
1. Muscle damage: At a micro level, the natural result of intense exercise is damage to the
muscle cells. Without adequate nutrition, muscles will waste away (a process known as catabolism),
impacting strength and stamina.
2. Free radical damage: Another natural consequence is oxidative stress whereby oxygen
compounds (known as free radicals) cause damage to the cells. This can hamper your ability
to recover.
3. Energy expenditure: Prolonged exertion expends vast amounts of energy stores which
must be rapidly replaced, not just to keep powering on, but to prevent disruption to muscle repair
and maintenance.
4. Micronutrient depletion: Essential vitamins, minerals and amino acids (protein building
blocks) are also depleted and in need of replenishment in order to back up and perform at your best.
5. Hydration: Physical activity uses up significant amounts of water and, along with it, the
minerals needed to transport and absorb water. Both must be rapidly replaced to optimise

A well planned and healthy diet will provide a balanced
combination of the three macronutrients. For an everyday
healthy eating plan, current recommendations suggest that
daily energy intake should be achieved in the following way:

for both carbohydrates and protein. It’s not
unreasonable for athletes to obtain as much as
65-70% of their total daily energy intake from
carbohydrate food sources, as this is the body’s
preferred fuel source.

Protein is the essential building block for muscle, bones, vital
organs, and all other tissue in the human body. Protein also has
important functional roles in hormone and enzyme control.
While protein itself can be broken down to fuel energy, this process
keeps protein from performing more important functions in the
body. Protein does however contribute to sustained energy by
slowing the absorption of sugars into the bloodstream.
Foods rich in protein include eggs, meat (chicken, beef, fish), dairy,
soy and legumes. Whey and casein-based protein powders are
derived from dairy, isolating the protein-rich whey fractions and
removing most of the lactose, fat and other unwanted content.
Proteins consist of approximately 22 smaller units called amino
acids. Eight of these are essential amino acids, meaning that,
although necessary for survival and optimum functioning, they
cannot be made in the body and can only be obtained in the diet.
The essential amino acids are: Valine, Leucine, Isoleucine,
Phenylalanine, Tryptophan, Threonine, Methionine and Lysine. Some
of the other amino acids are classified as conditionally essential,
meaning that under normal circumstances the body is not reliant
upon the diet for their provision, but when certain conditions such
as exercise, stress and vegetarian dieting prevail, additional intake
through the diet is necessary. These amino acids are Glutamine,
Arginine, Histidine and Glycine.
Three of the essential amino acids have significance for the athlete.
Valine, Leucine and Isoleucine are known as branched-chain
amino acids (BCAAs) and have the most integral roles in muscle
development and maintenance. Whey protein is naturally high in all
three BCAAs, making it the ideal protein source for athletes.
Protein synthesis, the building of new tissue and muscle growth,
depends upon all of the amino acids being present in optimal
proportion. The amino acid profile varies per protein food source;
not all contain the amino acids required in the optimal balance.
Proteins also differ in their rate of absorption in the body.
This has important applications for the athlete in recovery.

Dietary carbohydrates are a vital source of energy in the body, supporting maximal
effort during both aerobic (cycling, running, swimming) and anaerobic (weights) activity.
Fat is a useful energy source during moderate or low
intensity exercise. Fat plays an important supporting role
in energy production by acting as a back-up source when
restricted carbohydrate stores are depleted. Dietary fat
is also important for absorbing the fat soluble vitamins
(A, D, E and K). It also plays a role in other functions
including joint health, hormone production, heart health,
brain function, mood and focus.
Carbohydrates also play an indirect role in muscle building. When carbohydrate is
consumed together with protein in optimal amounts, the presence of energy-giving
carbs helps block the wasteful conversion of protein into energy, ensuring maximum
protein is freed up purely for muscle development. This is particularly important within
the first half hour after exercise, a critical period of feeding in the recovery process.
Carbohydrates can only be stored in very limited amounts within muscle and liver cells
as a complex compound called glycogen. When glycogen stores are fully loaded, they
function as a fuel source for strenuous activity, but will become depleted as exercise
continues beyond 60-90 minutes.
During aerobic and prolonged exercise, when glycogen stores become depleted, high
intensity performance can no longer be supported, so performance can only continue
at 65-70% maximum output. This can seriously jeopardise an athlete’s chances of
success, particularly in contact sports or in pure endurance disciplines. Carbohydrate
nutrition is vital for refilling glycogen stores to fuel ongoing endurance activity.
Carbohydrate is the only fuel source that can be broken down under anaerobic (nonoxygen dependent) conditions. Carbohydrate is therefore vital for weight training.
Intake of high-GI carbohydrate creates an insulin spike. The hormone insulin is often
blamed for body fat storage because it has the ability to flush out excess sugar from
the bloodstream and redirect it into the cells as body fat. However, eating carbohydrate
following a fast period (or after exercise) does not have this effect. In fact, insulin
release is important for muscle growth and recovery, as its activity is highly anabolic.
Like protein, some fats are essential for key biological
processes but cannot be made in the body and must be
supplied in the diet.
These are known as essential fatty acids (EFAs) and
include omega 3s and omega 6s. Omega 3s in particular
are vital for athletes, as they perform functions that help
create the environment for optimum muscle recovery.
They assist by preventing muscular inflammation,
producing and regulating the hormones that trigger
muscle growth and repair, and maintaining cellular
integrity to ensure all muscle cells take in the nutrients
they need to function and grow.
Dietary fat can be of both animal (dairy, meat) or plant
(oils) origin. Fish and flaxseed are good sources of
Omega 3 fatty acids, while Omega 6s can be found in
corn, soy, canola and sunflower oil.

MICRONUtRIENtS
Vitamins and minerals are essential nutrients the
body requires to enable proper function, growth and
development. Unlike macronutrients, vitamins and
minerals are typically only required in small amounts.
Whether sports-active or not, a busy lifestyle often
means compromised food choices, leading to
compromised micronutrient intake. These nutrients
tend to be most abundant in fruits and vegetables,
which can be difficult to incorporate into the modern
diet at every meal.
Micronutrient requirement is even greater for athletes.
Supplementation is beneficial for anyone who falls into
any of the following categories:
Those following an energy restricted diet in order
to maintain low body weight or a minimum body fat
percentage (eg gymnasts, bodybuilders)
Those who choose a diet that does not provide a
balanced intake of macronutrients (eg high protein
diets, high intake of refined carbohydrates)
Those who choose to eliminate one or more food
groups from a diet (eg vegetarians, those with food
intolerances and aversions, detox dieters)
Athletes who require prolonged travel for training and
competition, where food supply and/or choice
is restricted
Athletes whose heavy training competition schedule,
or busy work life interrupts their ability to prepare
and plan wholesome meals

VITAMIN
FUNCTION
C (ascorbic acid)
An important cellular antioxidant. Required to synthesise collagen (a structural protein) and carnitine (an
important compound used in the transportation and breakdown of long-chain fatty acids).
B Group
Collectively, the Vitamin B group is essential for metabolising energy, allowing the body to utilise the
carbohydrates, fat and protein supplied by the diet. Typically, they fulfil the role of co-enzymes, which are
necessary to catalyse numerous reactions.
B12 & folic acid
Important in the development of red blood cells, which help to carry oxygen to working muscles and
genetic material.
A (retinol &
betacarotene)
Essential for growth and development, due to its role in gene expression and tissue differentiation.
Vitamin A is also important for vision and immune function. Betacarotene is a pro-vitamin, meaning it can
be converted to Vitamin A as required.
It has been identified as an important antioxidant.
D (cholecalciferol)
To maintain calcium balance and enhance intestinal calcium absorption. Vitamin D is integral in
supporting bone health to assist in preventing fractures in contact sports.
E (tocopherol)
The primary antioxidant within the cell membrane.
Also important to maintain cellular structure and integrity.
Calcium
Important in promoting healthy bone mass. Calcium also has essential functions in ensuring the
maintenance of muscle contractility and proper response to hormones and neurotransmitters.
Magnesium
Plays a role in protein synthesis and carbohydrates metabolism. It is important for muscle contractions
and is an essential bone mineral.
Sodium &
Potassium
The balance of sodium outside the cell and potassium inside the cell is largely responsible for maintaining
normal composition of fluid, both within and outside the cell.
Chromium
Forms part of the ‘glucose tolerance factor’. Chromium is required for the action of insulin.
Zinc
Zinc is a constituent of many enzymes (>200) and in this role, plays a part in protein digestion, protein
synthesis, carbohydrate metabolism, bone metabolism, oxygen transportation and protection against free
radical damage. Zinc is also essential for immune defence systems.
Selenium
This is required for the powerful intracellular antioxidant enzyme, glutathione peroxidase.
It also has a role in assisting thyroid function.
Iron
Required to form haemoglobin, the oxygen carrying protein in red blood cells.
Iron also fulfils a role in the correct functioning of many enzymes.
HYDRAtION
In addition to energy requirements, hydration is a
major nutritional factor influencing performance.
Reports suggest that dehydration in excess of 2% of
body weight can decrease the capacity for work by
about 20%. It is suggested that you consume 1mL/cal
(average 2-3L/day).
Daily water intake is provided from the food and
drink we consume and also from the many metabolic
reactions that produce water as a waste product
within the body. The demand for water intake is greatly
increased during exercise, particularly on hot days
as a result of sweating, which is the body’s way of
regulating internal temperature, through evaporation
and cooling.
Formulated sports drinks provide additional nutrients,
such as carbohydrate and electrolyte content to assist
hydration. Carbohydrates represent an additional
energy source, providing a boost to performance by
either topping up or sparing existing glycogen stores.
At the right concentration (4-8%), carbohydrates also
promote the uptake of water into cells. By replacing
the electrolytes lost in sweat, sports drinks containing
