Supplementation not only gives you that elusive edge in performance, it may help address deficits in your diet that naturally result from hard training and competition. Building muscle, losing fat, running faster or jumping higher can all be enhanced with the right nutrition and training. But you’ll need to select foods for their appropriate nutritional value, in the right balance, in the right amount and at the right time. In practice, you won’t always be able to cover all bases with regular foods, hence the requirement for ready-formulated performance nutrition. In addition, sports supplements are specially formulated to contain more concentrated amounts of the active ingredients you will need to obtain maximum performance benefit. 1. THE IMPORtANCE OF RECOVERY Strenuous activity places an incredible toll on the body, way beyond the surface pain of fatigue and next-day muscle soreness. In order to push your body forwards, you must first stop it going backwards as a natural consequence of physical stress. This process of getting yourself out of reverse is called recovery. Shortening and optimising your recovery period is vital for achieving your goals. FIVE KEY AREAS FOR OPtIMUM RECOVERY 1. Muscle damage: At a micro level, the natural result of intense exercise is damage to the muscle cells. Without adequate nutrition, muscles will waste away (a process known as catabolism), impacting strength and stamina. 2. Free radical damage: Another natural consequence is oxidative stress whereby oxygen compounds (known as free radicals) cause damage to the cells. This can hamper your ability to recover. 3. Energy expenditure: Prolonged exertion expends vast amounts of energy stores which must be rapidly replaced, not just to keep powering on, but to prevent disruption to muscle repair and maintenance. 4. Micronutrient depletion: Essential vitamins, minerals and amino acids (protein building blocks) are also depleted and in need of replenishment in order to back up and perform at your best. 5. Hydration: Physical activity uses up significant amounts of water and, along with it, the minerals needed to transport and absorb water. Both must be rapidly replaced to optimise performance and maximise endurance. There are four important times in which nutrition can be used to create the optimum environment for muscle recovery: PRE-TRAINING POST-TRAINING DOWNTIME SLEEP Research increasingly shows that what you eat prior to exercise has a strong impact on recovery afterwards. Within the first 30 minutes after exercise, the body’s cells are most sensitive to nutrient uptake, following exertion and physical stress. Adequate rest periods between exercise or performance sessions are vital for enabling the recovery process to kick in. Overtraining, or lack of rest, leads to muscle wastage because recovery has been limited. Regulating your meals evenly throughout this period is vital for creating an anticatabolic environment. The body replenishes itself during deep sleep, releasing growth hormone which triggers the repair and regeneration of muscle cells. The 60-90 minute window preexercise is ideal for nutrition and supplementation, giving your recovery the head start it needs. Hormones important for growth and nutrient transport are also at peak levels, creating an environment for anabolism (tissue growth and repair). Pre-bedtime feeding is important for maximum nutrient availability during the 7-8 hour fast period that is the sleep phase. 2. PROtEIN, CARBOHYDRAtE & FAt Before choosing the supplement that’s right for you, you will need to look at what you’re currently eating and adjust it to meet your recovery and performance needs. The best place to begin is your macronutrient intake: protein, carbohydrate and fat. These core food groups provide you with the daily fuel needed for energy, growth, recovery and maintenance. Here at Balance we refer to these macronutrients as your Critical Performance Factors. (Carbs, Protein, Fat). To help you with your nutritional planning we have a C.P.F. summary on the nutritional panel of each Balance protein powder pack. For further advice visit our website: www.balancesportnutrition.com Additionally the need for increased muscle size and strength requires additional protein in the diet. Protein requirements can vary among different athlete types as shown here: Activity Protein requirements g/kg bodyweight/day PROTEIN CARBOHYDRATE FAT Body builder 2.0 Meat (fish, poultry, red meat) Vegetables Cooking oils Elite endurance 1.6 Eggs Fruit Butter/margarine Recreation endurance 0.8 - 1.0 Milk Cereals/Grains Nuts/Seeds Power sports 1.4-1.7 Soy & legumes Bread Avocado Early resistance training 1.5-1.7 Cottage cheese Pasta Fish oil Steady resistance training 1.0 - 1.2 Whey, casein and soy protein powders Rice Flaxseed oil Sedentary individual 0.8 - 1.0 A well planned and healthy diet will provide a balanced combination of the three macronutrients. For an everyday healthy eating plan, current recommendations suggest that daily energy intake should be achieved in the following way: 3. Athletes have greater nutritional requirements for both carbohydrates and protein. It’s not unreasonable for athletes to obtain as much as 65-70% of their total daily energy intake from carbohydrate food sources, as this is the body’s preferred fuel source. 15% 30% CARBOHYDRATE - approx. 55% of daily energy intake 55% FAT - no more than 30% daily energy intake PROTEIN - approx. 15% of daily energy intake PROtEIN Protein is the essential building block for muscle, bones, vital organs, and all other tissue in the human body. Protein also has important functional roles in hormone and enzyme control. While protein itself can be broken down to fuel energy, this process keeps protein from performing more important functions in the body. Protein does however contribute to sustained energy by slowing the absorption of sugars into the bloodstream. Foods rich in protein include eggs, meat (chicken, beef, fish), dairy, soy and legumes. Whey and casein-based protein powders are derived from dairy, isolating the protein-rich whey fractions and removing most of the lactose, fat and other unwanted content. Proteins consist of approximately 22 smaller units called amino acids. Eight of these are essential amino acids, meaning that, although necessary for survival and optimum functioning, they cannot be made in the body and can only be obtained in the diet. The essential amino acids are: Valine, Leucine, Isoleucine, Phenylalanine, Tryptophan, Threonine, Methionine and Lysine. Some of the other amino acids are classified as conditionally essential, meaning that under normal circumstances the body is not reliant upon the diet for their provision, but when certain conditions such as exercise, stress and vegetarian dieting prevail, additional intake through the diet is necessary. These amino acids are Glutamine, Arginine, Histidine and Glycine. Three of the essential amino acids have significance for the athlete. Valine, Leucine and Isoleucine are known as branched-chain amino acids (BCAAs) and have the most integral roles in muscle development and maintenance. Whey protein is naturally high in all three BCAAs, making it the ideal protein source for athletes. Protein synthesis, the building of new tissue and muscle growth, depends upon all of the amino acids being present in optimal proportion. The amino acid profile varies per protein food source; not all contain the amino acids required in the optimal balance. Proteins also differ in their rate of absorption in the body. This has important applications for the athlete in recovery. A fast absorbing protein is critical immediately after exercise for maximising protein-to-muscle synthesis. Slower absorbing proteins work anti-catabolically, minimising muscle protein losses over a long period. Longer digestion time also assists appetite control, which is important for leaning phase or weight management. 4. PROtEIN: tHE DIFFERENCES PROTEIN TYPE WHAT IS IT? IMPORTANT PROPERTIES Very fast rate of absorption WHEY PROTEIN ISOLATE (WPI) Whey, a by-product of cheese manufacture, is processed to eliminate as much fat and lactose as possible, leaving a very high protein content (90% 96%) compared to other protein sources. (ideal for immediate post-exercise window) Very high BCAA content for muscle building Very high impact on satiety (appetite satisfaction) Ultra lean (low in carbs, fat) for weight management & getting lean As a result of ultra-filtration manufacturing process, WPC is an excellent source of protein, typically with a content greater than 80%. WPC may contain small amounts of fat, although much of the lactose and minerals have been removed. HYDROLYSED WHEY Speeds the digestion and absorption rate by partially breaking down the complex protein into smaller chains of amino acids called peptides. Fast rate of absorption High BCAA content for muscle building High impact on satiety (appetite satisfaction) Most rapid rate of absorption Very high BCAA content for muscle building Very high impact on satiety (appetite satisfaction) Ultra lean (low in carbs, fat) for weight management & getting lean 5. CASEINATES (CALCIUM CASEINATE, MICELLAR CASEIN) Aside from Whey, Casein is the other major protein fraction in cow’s milk. EGG PROTEIN Historically referred to as the ideal protein, egg protein is processed from the egg albumen (egg white) which is rich in quality protein. SOY PROTEIN ISOLATE A high-quality vegetable source of protein. Low in fat and cholesterol free. Slow absorbing (micellar casein is the slowest) High impact on satiety by means of slow digestion rate An excellent source of Glutamine for muscle preservation and growth hormone Slow absorbing Rich in Arginine, an amino acid believed to aid the release of Human Growth Hormone and Nitric Oxide (NO2) and consequently muscle development Moderate rate of absorption Ideal as a complete protein source for vegetarian athletes and those with dairy allergies Release rates of protein Blood plasma amino acid levels WHEY PROTEIN CONCENTRATE (WPC) WPI WPC Casein Time CARBOHYDRATES FAT Dietary carbohydrates are a vital source of energy in the body, supporting maximal effort during both aerobic (cycling, running, swimming) and anaerobic (weights) activity. Fat is a useful energy source during moderate or low intensity exercise. Fat plays an important supporting role in energy production by acting as a back-up source when restricted carbohydrate stores are depleted. Dietary fat is also important for absorbing the fat soluble vitamins (A, D, E and K). It also plays a role in other functions including joint health, hormone production, heart health, brain function, mood and focus. Carbohydrates also play an indirect role in muscle building. When carbohydrate is consumed together with protein in optimal amounts, the presence of energy-giving carbs helps block the wasteful conversion of protein into energy, ensuring maximum protein is freed up purely for muscle development. This is particularly important within the first half hour after exercise, a critical period of feeding in the recovery process. Carbohydrates can only be stored in very limited amounts within muscle and liver cells as a complex compound called glycogen. When glycogen stores are fully loaded, they function as a fuel source for strenuous activity, but will become depleted as exercise continues beyond 60-90 minutes. During aerobic and prolonged exercise, when glycogen stores become depleted, high intensity performance can no longer be supported, so performance can only continue at 65-70% maximum output. This can seriously jeopardise an athlete’s chances of success, particularly in contact sports or in pure endurance disciplines. Carbohydrate nutrition is vital for refilling glycogen stores to fuel ongoing endurance activity. Carbohydrate is the only fuel source that can be broken down under anaerobic (nonoxygen dependent) conditions. Carbohydrate is therefore vital for weight training. Intake of high-GI carbohydrate creates an insulin spike. The hormone insulin is often blamed for body fat storage because it has the ability to flush out excess sugar from the bloodstream and redirect it into the cells as body fat. However, eating carbohydrate following a fast period (or after exercise) does not have this effect. In fact, insulin release is important for muscle growth and recovery, as its activity is highly anabolic. Like protein, some fats are essential for key biological processes but cannot be made in the body and must be supplied in the diet. These are known as essential fatty acids (EFAs) and include omega 3s and omega 6s. Omega 3s in particular are vital for athletes, as they perform functions that help create the environment for optimum muscle recovery. They assist by preventing muscular inflammation, producing and regulating the hormones that trigger muscle growth and repair, and maintaining cellular integrity to ensure all muscle cells take in the nutrients they need to function and grow. Dietary fat can be of both animal (dairy, meat) or plant (oils) origin. Fish and flaxseed are good sources of Omega 3 fatty acids, while Omega 6s can be found in corn, soy, canola and sunflower oil. 6. MICRONUtRIENtS Vitamins and minerals are essential nutrients the body requires to enable proper function, growth and development. Unlike macronutrients, vitamins and minerals are typically only required in small amounts. Whether sports-active or not, a busy lifestyle often means compromised food choices, leading to compromised micronutrient intake. These nutrients tend to be most abundant in fruits and vegetables, which can be difficult to incorporate into the modern diet at every meal. Micronutrient requirement is even greater for athletes. Supplementation is beneficial for anyone who falls into any of the following categories: Those following an energy restricted diet in order to maintain low body weight or a minimum body fat percentage (eg gymnasts, bodybuilders) Those who choose a diet that does not provide a balanced intake of macronutrients (eg high protein diets, high intake of refined carbohydrates) Those who choose to eliminate one or more food groups from a diet (eg vegetarians, those with food intolerances and aversions, detox dieters) Athletes who require prolonged travel for training and competition, where food supply and/or choice is restricted Athletes whose heavy training competition schedule, or busy work life interrupts their ability to prepare and plan wholesome meals 7. VITAMIN FUNCTION C (ascorbic acid) An important cellular antioxidant. Required to synthesise collagen (a structural protein) and carnitine (an important compound used in the transportation and breakdown of long-chain fatty acids). B Group Collectively, the Vitamin B group is essential for metabolising energy, allowing the body to utilise the carbohydrates, fat and protein supplied by the diet. Typically, they fulfil the role of co-enzymes, which are necessary to catalyse numerous reactions. B12 & folic acid Important in the development of red blood cells, which help to carry oxygen to working muscles and genetic material. A (retinol & betacarotene) Essential for growth and development, due to its role in gene expression and tissue differentiation. Vitamin A is also important for vision and immune function. Betacarotene is a pro-vitamin, meaning it can be converted to Vitamin A as required. It has been identified as an important antioxidant. D (cholecalciferol) To maintain calcium balance and enhance intestinal calcium absorption. Vitamin D is integral in supporting bone health to assist in preventing fractures in contact sports. E (tocopherol) The primary antioxidant within the cell membrane. Also important to maintain cellular structure and integrity. Calcium Important in promoting healthy bone mass. Calcium also has essential functions in ensuring the maintenance of muscle contractility and proper response to hormones and neurotransmitters. Magnesium Plays a role in protein synthesis and carbohydrates metabolism. It is important for muscle contractions and is an essential bone mineral. Sodium & Potassium The balance of sodium outside the cell and potassium inside the cell is largely responsible for maintaining normal composition of fluid, both within and outside the cell. Chromium Forms part of the ‘glucose tolerance factor’. Chromium is required for the action of insulin. Zinc Zinc is a constituent of many enzymes (>200) and in this role, plays a part in protein digestion, protein synthesis, carbohydrate metabolism, bone metabolism, oxygen transportation and protection against free radical damage. Zinc is also essential for immune defence systems. Selenium This is required for the powerful intracellular antioxidant enzyme, glutathione peroxidase. It also has a role in assisting thyroid function. Iron Required to form haemoglobin, the oxygen carrying protein in red blood cells. Iron also fulfils a role in the correct functioning of many enzymes. HYDRAtION In addition to energy requirements, hydration is a major nutritional factor influencing performance. Reports suggest that dehydration in excess of 2% of body weight can decrease the capacity for work by about 20%. It is suggested that you consume 1mL/cal (average 2-3L/day). Daily water intake is provided from the food and drink we consume and also from the many metabolic reactions that produce water as a waste product within the body. The demand for water intake is greatly increased during exercise, particularly on hot days as a result of sweating, which is the body’s way of regulating internal temperature, through evaporation and cooling. Formulated sports drinks provide additional nutrients, such as carbohydrate and electrolyte content to assist hydration. Carbohydrates represent an additional energy source, providing a boost to performance by either topping up or sparing existing glycogen stores. At the right concentration (4-8%), carbohydrates also promote the uptake of water into cells. By replacing the electrolytes lost in sweat, sports drinks containing the five important electrolytes (sodium, potassium, magnesium, calcium and chloride) help to promote fluid balance and optimal hydration. 8. WHEN YOU SELECt tHE PURE ACtIVE INGREDIENt, YOU ADDRESS tHE PURE & SIMPLE PRINCIPLES OF SPORtS AND PERFORMANCE NUtRItION. the body must adapt itself to carry this extra burden. This is known as the overloading principle. Protein is needed to fuel the muscle growth required to adapt to the increased workload. Maximum muscle size. The increased demand on energy reserves that weight training brings can result in the breakdown of amino acids and muscle tissue for energy. Maximum availability of protein in the body ensures minimum muscle breakdown (catabolism) and the building blocks for net muscle gains (anabolism). This is the state at which proteins ingested exceed proteins lost from the body. A positive nitrogen balance is an indicator that the body is in anabolic mode, having all the protein at its disposal for muscle growth and recovery. Use Pure amino acids for: Maximum energy and power: Creatine is an important energy booster in the muscle cells and augments the quickly-depleted supply of glycogen and carbohydrate. Beta Alanine helps delay fatigue and works synergistically with Creatine. Maximum muscle preservation: Glutamine is scientifically researched for its anti-catabolic properties, meaning it reduces the breakdown of muscle tissue after strenuous activity. About 60% of muscle tissue is made of Glutamine. PUR Maximum muscular strength. When heavy weights are lifted, LtIMAtE CLEAN. ULtIMAtE RESULtS. Use Pure proteins for: PURE ULtIMAtE CLEAN. The basic tenet of weight management is calories in versus calories out. When calories burned for energy exceed calories consumed, the body is in negative energy balance. This state must be maintained for optimum leanness and body fat reduction. The Lean products include powerful natural thermogenics, which are nutrients that encourage the burning of fat through natural metabolic heat production. Stoke the fat-burning furnace in muscle cells. Muscle tissue cells contain mitochondria, the ‘furnace’ of the cell, where fat is burned for energy. The Lean range consists of proteins formulated to support lean muscle maintenance, while Carnitine assists in transporting body fat into the mitochondria for conversion into energy. The opposite of lean phasing, the body must take in more calories in the diet than it burns during exercise or performance. This state of overload is known as positive energy balance and is critical for gaining mass. Maximise the muscle building potential of protein. The Mass system protein blends are high in both protein and carbohydrate in roughly equal measure. This is an important ratio to maintain in the mass diet as the carbohydrate content must not only fuel strength during heavy weight training, it must function as a sparing agent for protein, freeing up maximum protein for muscle building. It achieves this by acting as the primary energy source that keeps protein from being broken down and lost as energy. Triggers for muscle growth. Cameron Brown - 10 x IRONMAN WINNER Rapidly, conveniently replace glycogen stores so you can keep powering on. Energy stores in the muscle (glycogen reserves) are limited and rapidly depleted in endurance events. When this occurs, the ability to sustain maximal effort is lost and performance deteriorates. By supplying your muscles with fast, easily-absorbed carbohydrates, you increase your adaptation to endurance training, which increases your capacity to work aerobically at higher intensities. Rapidly, conveniently rehydrate. Dehydration in excess of just 2% of body weight can decrease the capacity for work by about 20%. The demand for water intake is greatly increased during exercise as a result of sweating, which is the body’s way of regulating internal temperature. Sweat is composed of both water and electrolyte minerals, so it is therefore important to pay attention to the losses of both electrolytes and fluid during exercise, and to target their replacement effectively. Formulated as an isotonic solution when made as directed, the osmolaity is ideal for optimizing hydration and increasing absorption of electrolyte minerals to keep you on top – before, during and after the event. Dehydration has a significant effect on performance and a loss of only 2% of body fluids can reduce performance by up to 20%. Research confirms isotonic electrolyte replacement enhances the absorption of fluids, minerals and energy and helps prevent dehydration. Body fluids lost while exercising must be replaced to ensure the water you consume is taken up by muscle tissue. Endurance activity takes as much toll on muscle as it does on glycogen (energy reserves). Therefore carbohydrates, proteins and electrolytes are essential during and after training and competition. Give your performance that added edge with Balance Refuel & Recover with the combined benefits of carbohydrate, protein and electrolytes to maximize recovery and optimize energy production.
